Best Time to Take Creatine: Pre vs Post Workout, and Does It Matter?

Short answer: The evidence is weak but consistently points to post-workout being slightly superior to pre-workout for body composition outcomes. Timing matters far less than daily consistency โ€” missing your dose matters much more than taking it at the “wrong” time. If consistency is easier at a fixed time unrelated to training (morning, with breakfast), do that. The 3-5g must be taken daily regardless of whether you train that day, because creatine works through accumulated muscle saturation, not acute pre-workout dosing.

The post-workout timing evidence

A 2013 Journal of the International Society of Sports Nutrition RCT (19 male recreational bodybuilders, 4 weeks) compared 5g creatine pre-workout vs post-workout. The post-workout group gained significantly more lean mass and lost more fat vs the pre-workout group, though both groups outperformed placebo. A 2021 Nutrients study (22 men, 12 weeks) similarly found post-exercise creatine produced slightly superior body composition changes vs pre-exercise. The proposed mechanism: post-workout, muscles are more insulin-sensitive and upregulate creatine transporters, potentially improving uptake. This effect is modest and not universally replicated.

The most important creatine timing rule

Take it every day, not just training days. Muscle creatine stores require continuous daily supplementation to remain saturated. Taking creatine only on training days reduces mean creatine levels over time and diminishes the performance benefit. If you train 4x/week and only take creatine on training days, you’re missing out on 3 days of maintenance dosing and your stores will partially deplete.

Does taking creatine with food or protein matter?

Insulin helps drive creatine into muscle cells by upregulating creatine transporter (SLC6A8) activity. Taking creatine with a carbohydrate and protein meal increases insulin release and may modestly improve creatine uptake vs taking it fasted. A 1996 Metabolism study found co-ingestion of creatine with 93g carbohydrate significantly enhanced muscle creatine accumulation vs creatine alone. However, at maintenance dosing (3-5g/day), the difference in absorption between fed and fasted states is minimal โ€” if taking it with food is more convenient and consistent, that’s what matters.
