Protein Timing After Workout: Does the Anabolic Window Actually Exist?
Short answer: Protein intake timing โ specifically consuming protein within 30-60 minutes after training (the “anabolic window”) โ matters far less than total daily protein intake. A 2013 Journal of the International Society of Sports Nutrition meta-analysis found that when total daily protein is controlled, the post-workout timing effect disappears or becomes trivially small. Total protein intake of 1.6-2.2g per kg of bodyweight per day is the primary driver of muscle synthesis, not timing.
The anabolic window: what the evidence actually shows
The “anabolic window” concept emerged from early research showing elevated muscle protein synthesis (MPS) in the 1-2 hours post-exercise. Later research showed this window is much wider than initially believed โ MPS remains elevated for 24-48 hours post-resistance training. A 2013 meta-analysis by Schoenfeld et al. analysed 23 protein timing studies. When controlling for total daily protein intake, protein timing had no significant independent effect on muscle hypertrophy or strength gains. The original “anabolic window” studies hadn’t controlled for whether the timing groups were consuming equal total daily protein.
When timing does matter
Protein timing gains relevance in specific situations: fasted training (training after 8+ hours without food, where MPS is limited by substrate availability), very high training frequency (training a muscle group twice daily, where recovery windows are short), and older adults (age reduces the MPS response and there’s evidence that 40g of protein post-workout is needed vs 20g in younger people). For the average person training 3-5x/week with normal meal patterns, total daily protein is 10x more important than timing.
The practical rule
Hit 1.6-2.2g of protein per kg of bodyweight daily from whole food sources. If this is difficult, supplement with protein powder at whatever time is most convenient for you โ before training, after training, morning, or bedtime. Casein before bed may have a small advantage for overnight MPS (Res et al. 2012 found +22% overnight MPS), but this is a minor optimisation on top of the fundamentals.
