Short answer: Protein powder is a convenience supplement, not a special food. Whey protein concentrate and whey protein isolate are nutritionally excellent protein sources with very high digestibility and complete amino acid profiles (particularly leucine, the primary trigger for muscle protein synthesis). They are not superior to whole food protein โ€” chicken, eggs, Greek yogurt, and cottage cheese are equally effective at stimulating MPS. The case for protein powder is convenience and cost per gram of protein, not any unique biological effect.

Whey vs plant protein: the leucine gap

Leucine is the amino acid that most powerfully activates mTOR, the primary molecular switch for muscle protein synthesis. Whey protein is exceptionally high in leucine (~10-11% of amino acid content, or about 2.5-3g per 25g serving). Most plant proteins have lower leucine content: pea protein ~8%, soy protein ~7.8%, rice protein ~8%. A 2015 Journal of Nutrition study found equal muscle protein synthesis between whey and soy protein when matched for leucine content โ€” suggesting the leucine gap is the primary difference, not some unique property of whey. Higher doses of plant protein (~30-35g vs 25g whey) can close this gap.

Whey concentrate vs isolate vs hydrolysate

Whey concentrate (typically 70-80% protein by weight): contains some lactose and fat, lower price, good for most people. Whey isolate (typically 90%+ protein by weight): most lactose removed, suitable for those with lactose intolerance, slightly faster absorption. Whey hydrolysate: pre-digested whey, fastest absorption, most expensive, minimal practical advantage for most people. For anyone without lactose intolerance, whey concentrate delivers equivalent muscle-building outcomes at the best cost-per-gram of protein. Paying premium for isolate is only justified by GI sensitivity to lactose.

The one number to check when buying protein

Cost per 100g of protein โ€” not cost per 100g of product or cost per serving. Take the price, divide by total protein in the container. Good benchmark: under ยฃ2.50/100g protein in the UK (often achieved with unflavoured bulk whey), under $2.50/100g in the US. Many premium branded products are 3-4x this price for nutritionally identical protein.
